Fitness for FIFO Workers: Train for the Job Without Wrecking Your Recovery
Fitness can help FIFO workers manage physical demands, maintain health and recover between swings. The right program supports the job without exhausting you before the next shift.
FIFO fitness is not about winning the camp gym. It is about building a body that can handle the demands of work and still recover for the next shift.
Depending on your role, those demands may include climbing stairs and ladders, lifting and carrying equipment, working in awkward positions, walking on uneven ground, wearing heavy PPE, handling tools, sitting in machinery for long periods, and maintaining concentration across a 12-hour shift.
A good fitness program can support general health, strength, cardiovascular capacity, mobility, balance, work tolerance, sleep, mood and injury recovery. A poorly designed program can add soreness, fatigue, poor sleep, dehydration, overuse and another source of pressure.
The goal is not to train as hard as possible. The goal is to train enough to remain capable, healthy and consistent.
Fitness Does Not Replace Safe Work Design
A strong worker can still be injured by a poorly designed task. Fitness does not remove hazards created by excessive force, repetitive actions, awkward or sustained postures, vibration, poorly located equipment, inadequate lifting arrangements, or missing mechanical assistance.
Workers should use the correct lifting equipment, work method, team arrangement, access and risk controls. Do not accept “You should be strong enough to lift it” as the only control for a hazardous manual task. When a task cannot be performed safely, stop and reassess it. Exercise can improve your capacity — it cannot make an uncontrolled hazard acceptable.
Physical Work Is Not Always Balanced Exercise
A physically demanding job may use a lot of energy. That does not automatically make it a complete fitness program. Work can repeatedly load the same areas through bending, gripping, climbing, kneeling, overhead work, sitting, vibration or carrying equipment — movement that may be one-sided, repetitive, performed while fatigued, and controlled by the task rather than the worker.
Balanced exercise can help address areas the job does not train well. An operator may need more general movement after sitting for long periods; a fitter may benefit from controlled pulling, leg and trunk strength; a scaffolder may need recovery from repeated climbing and materials handling. The training should complement the job, not repeat its wear and tear.
What Does “Fit for FIFO” Actually Mean?
There is no single FIFO body type. A useful fitness base may include several qualities.
Strength
The ability to produce and control force — helpful for carrying, climbing, tool use, controlled lifting, stabilising awkward positions and maintaining posture.
Cardiovascular Fitness
The ability of the heart, lungs and circulation to support sustained activity — useful when walking large sites, climbing repeated stairs, working in heat, and recovering between efforts.
Muscular Endurance
The ability of muscles to continue working across repeated efforts — matters for repeated movement, prolonged standing, tool use and sustained positioning.
Mobility
The ability to move joints through a useful range with control — ankles, hips, upper back, shoulders and wrists. Mobility does not mean forcing extreme flexibility; it means having enough controlled movement for the tasks you genuinely need.
Balance and Coordination
These qualities support movement over uneven ground, climbing, stepping around equipment and controlling loads — they do not replace fall protection, safe access or other site controls.
Recovery Capacity
Fitness is also the ability to recover between shifts, training sessions, swings and periods of higher workload. A program that improves one quality while destroying sleep and recovery is not well designed for FIFO.
Start with Your Role
Trades and Maintenance Workers
Fitters, boilermakers, electricians and trade assistants may experience lifting, tool use, awkward postures, kneeling and climbing. Useful training may include lower-body strength, pulling strength, controlled pushing, grip, loaded carries, trunk stability and moderate conditioning. Avoid turning every session into more heavy manual work.
Riggers and Scaffolders
These roles can involve climbing, materials handling, balance and overhead activity. Training may support legs, upper back, shoulders, grip, trunk control and cardiovascular capacity. Shoulder or grip fatigue from work may mean heavy pulling and carrying need to be reduced during the swing.
Mobile-Plant Operators and Drivers
Operators may spend long periods seated while exposed to vibration and restricted posture. Useful activity may include walking, general strength, hip movement, upper-back mobility and regular movement outside the cab. Gym training cannot correct poor cab design, excessive vibration or an unsafe roster — these remain workplace risks that should be reported and controlled.
Utility and Hospitality Workers
Utility roles can involve high daily volumes of walking, pushing, pulling, bending and standing. These workers may need less additional high-volume cardio than they realise — a practical program may focus on general strength, mobility, recovery and lower-intensity movement.
Office, Planning and Administration Workers
Desk-based workers may spend most of the shift sitting. Their plan may place greater emphasis on daily walking, general strength, breaking up prolonged sitting and cardiovascular activity. Being on a mine site does not automatically make an office role physically active.
Begin with Your Current Level
Do not copy the program of the strongest person in camp. Consider training history, age, medical conditions, previous injuries, current weight, sleep, job demands, shift pattern and available equipment.
A beginner may start with two short strength sessions per week, regular walking and a small mobility routine. An experienced athlete may tolerate more, but the swing still changes the recovery available. Progress should be based on how you respond, not on proving that you can survive the program.
The Australian Movement Guidelines
General adult movement guidance encourages moderate-to-vigorous physical activity on most days, muscle-strengthening activity at least twice per week, functional movement, light activity throughout the day, and reduced prolonged sedentary time. These are population-level health recommendations, not a requirement to complete a hard workout every day on swing. A worker already performing demanding physical labour may need to adjust the type, intensity and timing of additional exercise. Look at the entire week and roster rather than judging success from one day.
Use the Minimum Effective Dose
More training is not always better. For many FIFO workers, a sustainable swing routine may involve two or three strength sessions, short mobility work, low-to-moderate cardiovascular activity, and walking where practical. A 25- to 40-minute session can be enough. Consistency across months matters more than one extreme week.
Use a Readiness Check Before Training
Before entering the gym, ask: How much did I sleep? How physical was today’s work? Do I have pain or unusual soreness? Is tomorrow’s task physically demanding? Is training likely to support or reduce my next-shift performance?
Green: Train as Planned
You have reasonable energy, no significant pain and enough recovery before the next shift.
Amber: Reduce the Session
You are tired, unusually sore or had a demanding shift. Options include reducing weight, reducing sets, removing high-intensity work, or completing a shorter session.
Red: Prioritise Recovery
You are significantly sleep deprived, unwell, injured, dizzy or struggling to remain alert. Skip the workout and address the actual problem — missing one session does not destroy your fitness.
Strength Training for FIFO Workers
Strength training can use free weights, machines, cables, resistance bands or bodyweight exercises. A balanced program may include squat or step, hinge, push, pull, carry and trunk-control patterns. You do not need every pattern in every session.
Example Exercise Options
Squat or step: goblet squat, leg press, split squat, step-up. Hinge: controlled deadlift variation, Romanian deadlift, hip thrust. Push: push-up, dumbbell press, machine chest press. Pull: cable row, dumbbell row, lat pulldown, assisted pull-up. Carry: farmer carry, suitcase carry. Trunk control: side plank, dead bug, Pallof press.
Exercise selection should suit your experience, mobility, injuries and available equipment. No exercise is compulsory.
A Simple Two-Day Strength Program
This example is general and should be adjusted to the individual.
Session A: squat or leg press (2–3 sets), horizontal push (2–3 sets), row (2–3 sets), hip hinge (2 sets), carry or trunk exercise (2–3 sets).
Session B: split squat or step-up (2–3 sets), pulldown or assisted pull-up (2–3 sets), press variation (2–3 sets), hamstring or hip exercise (2 sets), trunk exercise (2–3 sets).
Use a weight you can control with good technique. Most sets do not need to reach complete muscular failure — leave enough capacity to recover for work.
A Short Full-Body Session
When time or energy is limited: one leg exercise, one pulling exercise, one pushing exercise, one hip exercise, and a brief trunk or carry exercise. Complete two controlled sets of each. The session can be finished in approximately 25 to 35 minutes. Short does not mean ineffective.
Do Not Chase Maximum Lifts on Swing
Maximum-effort lifting can create high fatigue, technique breakdown and unnecessary risk. Camp gyms may also have limited supervision, unfamiliar equipment and inconsistent maintenance. You do not need to test a personal record after a 12-hour night shift — keep the most demanding performance testing for a properly planned situation when rested and not required for safety-critical work soon afterwards.
Cardiovascular Training
Cardiovascular exercise can include brisk walking, cycling, rowing, swimming where available, and incline treadmill work. A practical FIFO approach could include 20–30 minutes at a moderate pace or a short walk after dinner. At moderate intensity, you should generally be working but still able to speak in short sentences — you do not need every cardio session to leave you exhausted.
High-Intensity Interval Training
Intervals can be time-efficient, but they also create fatigue. Use them carefully when the roster already includes hard physical work, heat, night shift and poor sleep. High intensity may be inappropriate after an unusually demanding shift, before a high-risk physical task, or when returning from illness. Low-to-moderate activity may provide a better return during heavy work periods.
Walking Still Counts
Walking is one of the simplest ways to maintain activity, supporting general conditioning, recovery and mood. Use approved camp or village areas — do not walk through operational zones, roads or restricted areas to increase your step count. Site traffic rules remain more important than a fitness target.
Mobility
Mobility work can be brief. Choose movements that address your needs — ankles, hips, upper back, shoulders, wrists and neck. A short routine might include ankle movement, controlled hip movement, upper-back rotation, shoulder movement and gentle trunk motion. Mobility work should not produce sharp pain, numbness or instability — more flexibility is not always better.
Warm-Up Before Training
A warm-up should prepare you for the actual session — a few minutes of easy movement, controlled mobility, lighter versions of the planned movements, and gradual increases towards the working weight. The first heavy set should not also be the first time you perform the movement that day.
Warm-Up at Work
Workplace pre-start stretches may help workers move and prepare, but they do not remove hazardous manual-task risks. Stretching cannot correct excessive load, poor access, repetition, awkward posture or inadequate equipment. Use the approved work method and controls — do not allow “warm up first” to become the only response to a badly designed task.
Recovery Is Part of Training
Exercise creates stress. The body adapts during recovery. Important recovery factors include sleep, sufficient food, hydration, rest, workload management and time. A worker who trains hard while sleeping poorly and completing physical shifts may not recover enough to improve — they may instead become constantly sore, less motivated, weaker, more irritable and more vulnerable to mistakes.
Sleep Comes Before the Gym
When the choice is between adequate sleep and a non-essential workout, sleep will often be the better decision — especially during night shift, accumulated fatigue and physically demanding shutdown work. Exercise can support sleep and health, but it cannot replace lost sleep. Protect the main recovery window first.
Food for Training and Work
You do not need a perfect bodybuilding diet. Aim for regular meals providing protein, vegetables and fruit, suitable carbohydrate, healthy fats and enough overall energy for the work. Workers trying to lose weight should avoid creating such a large restriction that they become exhausted, constantly hungry or unable to recover. Workers trying to gain muscle should not treat the camp buffet as unlimited permission to overeat. A dietitian can provide individual advice for body-composition goals, medical conditions and high physical workloads.
Protein and Carbohydrates
Protein supports the maintenance and repair of body tissue — eggs, fish, chicken, lean meat, dairy, tofu and legumes are common sources. Carbohydrates support physical work, training and recovery — rice, potatoes, oats, fruit, bread, pasta and legumes. Carbohydrates are not automatically the reason somebody gains weight — overall intake, activity, food pattern and individual factors all matter.
Hydration
Training adds to the fluid demands of heat, PPE and physical work. Follow site hydration guidance and do not begin a gym session already unwell from heat exposure or dehydration. At the same time, excessive water consumption can be harmful — avoid applying a fixed number of litres to every worker and every condition.
Supplements
Supplements are optional, not the foundation of fitness. Before using one, ask what it is meant to do, whether there is good evidence, whether it could interact with medication, and whether it could affect sleep or fitness for work. Be particularly cautious with high-stimulant pre-workouts, fat burners and products making extreme promises — a product sold legally online can still contain ingredients unsuitable for you or inconsistent with workplace policies. Speak with a doctor, pharmacist or accredited sports dietitian where appropriate.
Pre-Workout and Night Shift
High-caffeine pre-workout products can interfere with the sleep period after training. Using them late in the shift or before an evening workout can create a cycle of stimulant use, delayed sleep, worse recovery and greater next-day fatigue. Read the caffeine content and do not combine several caffeinated products without understanding the total amount.
Exercise and Weight Loss
Exercise supports health, but weight loss generally requires a sustained energy deficit. Do not use extreme approaches such as skipping most meals, excessive cardio, dehydration, or trying to lose large amounts immediately before a medical — rapid or unsafe methods can affect concentration, mood, strength and work capacity. A practical approach combines manageable food changes, regular movement, strength training, sleep and realistic timeframes. Seek professional support when weight or eating behaviour is affecting health.
Preparing for a Pre-Employment Medical
Do not attempt to “train for” a medical in the final week — build general health and work capacity consistently. Before the assessment, follow the provider’s instructions, disclose relevant conditions honestly, and avoid arriving exhausted or dehydrated. A medical assessment is not a bodybuilding competition — do not hide an injury or health issue that may affect safe work.
Pain Versus Normal Training Discomfort
Some muscular effort and short-term soreness can occur after unfamiliar exercise. Pain should not be automatically ignored. Stop or modify the activity when you experience sharp pain, sudden pain, joint instability, numbness, tingling, dizziness, unusual weakness, chest pain or severe shortness of breath. Do not follow the idea that “pain is weakness leaving the body” — pain can be a signal that the activity, load, technique or current condition needs attention.
Report Work Injuries Early
Do not try to hide an injury because you are concerned about losing shifts or appearing weak. Early reporting may allow assessment, treatment and modified duties. Continuing to work and train through an injury can make the problem more difficult to manage — follow the employer’s incident and injury-reporting process.
When to Seek Medical Advice
Speak with a health professional when pain is severe, symptoms persist, the area is significantly swollen, or you cannot use the limb normally. Seek urgent help for severe chest pain, major breathing difficulty, fainting or another medical emergency. Do not rely on a co-worker, social-media post or gym influencer to diagnose an injury.
Returning After Injury
A return-to-training plan should consider diagnosis, work duties, treatment, current capacity and medical restrictions. Begin below your previous level and increase gradually — do not use the first session to prove the injury has disappeared. Guidance may come from a GP, physiotherapist, accredited exercise physiologist or occupational physician.
Camp Gym Etiquette
The camp gym is a shared workplace facility. Wear suitable clothing and footwear, use a towel, clean equipment, return weights, limit unnecessary noise, and follow opening times. Do not occupy several machines at once, film other people, leave loaded bars unattended, or bring alcohol into the facility. Report damaged cables, unstable benches and other hazards.
Training Alone
When training alone, use equipment you understand, avoid loads you cannot control, use safety catches where available, and avoid exercises requiring a spotter when no safe alternative exists. Do not become trapped under a weight because you wanted one more repetition.
Example Swing Training Plans
Option 1 (physically demanding role): short full-body strength on days 1 and 4, walk or mobility on day 2, rest on days 3 and 6, light cardio on day 5, optional light activity on day 7. The plan may need to be reduced during a difficult shutdown.
Option 2 (mostly sedentary role): full-body strength on days 1 and 4, brisk walk or cycling on day 2, mobility on day 3, moderate cardio on day 5, walk on day 6, rest on day 7.
Option 3 (minimum routine during a heavy swing): twice per week, one leg exercise, one pull, one push, one hip exercise, one trunk exercise. On other days, five to ten minutes of mobility or a short walk. The minimum routine keeps continuity without competing with recovery.
On-Swing Versus Off-Swing Training
On swing, priorities may be maintaining strength, controlling fatigue, short sessions and supporting recovery. Off swing, when rested, you may have more capacity for higher training volume, longer cardio and structured progression. Do not spend the entire R&R recovering from excessive on-swing training, and avoid abandoning all movement at home and trying to compensate with extreme sessions before returning to site. A sustainable program connects both parts of the roster.
Track What Matters
You do not need to track every calorie and heartbeat. Useful measures include training sessions completed, weights and repetitions, sleep quality, soreness and energy. Look for patterns — for example, heavy leg training may affect stair climbing the next shift, or late workouts may disrupt sleep. Use the information to adjust the program; tracking should support decisions, not create obsession.

Fitness can support a long FIFO career, helping you maintain health, strength, work capacity, mobility, mood and independence. But training must fit around the actual demands of the roster.
The best program is not the one that looks hardest on social media. It is the one you can repeat without arriving at work exhausted, injured, dehydrated or unable to perform safely.
Train to support the job. Recover to support the next shift. And remember that no level of fitness replaces proper equipment, task design and workplace controls.
